Why the scale jumps overnight

What a kilo of overnight change is made of
Sodium and water. A salty meal pulls water into circulation and it takes a day or two to leave. That alone can be a kilo or more.
Glycogen. Every gram of stored carbohydrate holds roughly three grams of water with it. Eat considerably more carbohydrate than usual and the scale rises without a gram of fat being gained.
Gut contents. Food and fluid in transit weigh what they weigh.
Training. A hard or unfamiliar session causes inflammation and fluid retention in the muscle for a couple of days.
Cycle. Water retention across the luteal phase is well documented and can mask a fortnight of genuine fat loss.
What one kilo of fat requires
Roughly seven thousand calories of surplus. You did not eat that at dinner, which is the fastest way to reason about any overnight jump.
How to weigh so it means something
Same time, same conditions: on waking, after the toilet, before eating or drinking, wearing the same amount.
Weigh most days and read the weekly average. Daily numbers are noise; the seven-day average is signal.
Compare averages to averages, not a Monday to a Monday.

Daily weighing with a weekly average is the most reliable approach, provided the daily number does not affect your mood. If it does, weigh weekly under identical conditions.
Why am I heavier after a hard workout?
Inflammation and fluid retention in the trained muscle, plus any fluid you drank. It resolves in a day or two.
How much daily fluctuation is normal?
One to two kilos either way is entirely ordinary for most adults.
