Overtraining is rare. Under-recovering is everywhere
Genuine overtraining syndrome takes months of declining performance to earn the name. What most people call overtraining is a normal training load landing on too little sleep, too much stress, or too little food. The fix usually sits on the recovery side.
The diagnosis almost nobody has
True overtraining syndrome is a serious, slow-building condition. The consensus definition, from the European College of Sport Science and the American College of Sports Medicine, describes performance that keeps falling for months despite rest — and it is a diagnosis of exclusion: illness, anaemia and poor sleep get ruled out first. It is documented mostly in endurance athletes carrying very large training volumes. If you lift four times a week and feel flat, you almost certainly do not have it.
Overreaching — a dip that clears in days to a couple of weeks, sometimes planned on purpose — is real. But "overtrained" gets used for something far more ordinary: normal training landing on a bad month. The load is rarely the problem. What the load lands on usually is.
The maths of a repair budget
Training is a withdrawal. Recovery is the deposit. A hard session costs the same whether you slept five hours or eight; what changes is the budget it draws on. Roughly a third of US adults report sleeping under seven hours a night. Add a calorie deficit, work stress and a commute, and a moderate programme starts producing the symptoms people blame on volume: flat sessions, a creeping resting heart rate, poor mood.
The tell is the timescale. A hard session costs you 24–72 hours. Under-recovery accumulates over days and clears within a week or two once sleep and food come back. True overtraining syndrome takes months to build and months to clear. If a normal week of sleep fixes you, you were never overtrained.
Two axes, four situations
Plot training load against recovery quality and you get four quadrants. High load with good recovery is where adaptation happens — that corner is safe at loads that look alarming on paper. High load with poor recovery is the hole most "overtrained" people are actually in. Low load with poor recovery is common too: life stress produces the same flat feeling without a single hard session. The chart cannot tell you which input is broken. It tells you which axis to look at first.
What a recovery score can say
A morning recovery score compresses sleep, heart-rate variability, resting heart rate and yesterday's strain into one number. That number can tell you your body is under more stress than usual. It cannot tell you why. A low score follows a late meal, alcohol, an argument, a phase of your cycle or an incoming cold just as readily as a hard week of training. Treat it as a prompt to ask questions, not a verdict.
The trend carries the information. One low morning is weather; five in a fortnight is climate. If the rolling picture stays low while training stays constant, the recovery side — sleep, food, stress — is the first place to spend effort. It is cheaper to fix than a programme is to rewrite.
Before you cut training
Seven to nine hours, most nights. A week of six-hour nights explains flat sessions better than any training variable does.
Repair is built from food. A large calorie deficit plus hard training reads as under-recovery on every metric you own.
One low recovery score is noise. Three or four in a row, with training unchanged, is a signal worth acting on.
If the trend stays low, keep moving but drop the hard sessions for three or four days. Then reassess.

How do I know if I'm overtrained or just under-recovered?
Look at the timescale. Under-recovery builds over days and clears within one to two weeks of proper sleep, food and reduced intensity. True overtraining syndrome means performance keeps falling for months despite rest, and it is diagnosed by excluding illness first. Fatigue that outlasts weeks of genuine rest is a question for a doctor, not for a training plan.
Should I skip training when my recovery score is low?
Not on one low morning — scores drop after late meals, alcohol or a poor night, and easy movement often helps. Act on runs of low scores: keep the session but cap intensity, or swap it for an easy one. A single number should change how hard you go, not whether you show up.
Can I track recovery without a wearable?
Yes, with less resolution. Sleep duration, resting heart rate from your phone's health data, yesterday's strain and how you actually feel cover most of the signal.
