What detraining actually costs: two weeks off, by the numbers

Two weeks of complete rest costs roughly 4–7% of VO2max, almost no strength, and less muscle than the mirror suggests. The losses are real but shallow, and the regain runs faster than the original gain. Here are the numbers.

What two weeks actually takes

Stop completely for a fortnight and the ledger reads roughly like this: VO2max down 4–7%. Endurance performance down a little more, because time-to-exhaustion is more fragile than the engine behind it. Strength: close to nothing — studies consistently put two-week strength loss within measurement noise. Muscle size barely moves; what visibly shrinks is stored glycogen and the water bound to it.

What the headline number cannot tell you: it says nothing about your tissue. Capillaries and the nuclei you added to your muscle fibres are still in place at day 14, and even mitochondrial enzymes — among the fastest structural losses — have only begun to slide. In Coyle's classic detraining study, trained athletes who stopped entirely lost about 7% of VO2max in the first 12–21 days; the deeper losses took months, not weeks.

Fast losses are shallow losses

The fastest thing you lose is blood plasma. Plasma volume falls 5–12% within the first one to two weeks of full rest. Less plasma means less stroke volume, so the heart pays more beats for the same pace — that is most of the early VO2max drop. It is also the fastest thing to return, rebounding within days of resumed aerobic work.

Structural adaptations run on a slower clock in both directions. Heart chamber size, capillary density and the contractile protein you built over months leak out over months. The general rule holds up across the detraining literature: the quicker an adaptation arrived, the quicker it leaves — and the reverse.

Muscle memory is tissue, not folklore

Growing muscle recruits extra nuclei into the fibre to run the added machinery. Bruusgaard and colleagues showed in 2010 — in rodents — that these myonuclei persist through detraining instead of being discarded. Human retraining studies echo the pattern: muscle comes back markedly faster than it grew the first time, because rebuilding runs on infrastructure that never left.

What the curve cannot tell you is your slope. Age, training history and the reason for the break all move it. Two weeks on a beach is not two weeks of bed rest — enforced immobilisation, with the muscle unloaded entirely, loses strength and size far faster than simply not training does.

The first week back

Restart 10–20% below the loads and paces you left at, then ramp over one to two weeks. Not because the muscle is that much weaker — it isn't — but tendons and next-day soreness lag your enthusiasm. For a two-week break, most of the measurable loss is regained within two to four weeks of ordinary training. If the break was illness, wait until you are fully recovered and ramp more gently still. Trying to reclaim it in three sessions is how a fortnight off becomes six weeks of niggles.

Quick answers

How much muscle do you lose in two weeks off?

Very little contractile tissue. Visible size change over a short break is mostly glycogen and the water stored with it, and strength typically tests within a few percent of where you left it. Genuine muscle loss on that timescale needs immobilisation or illness, not just a missed fortnight of sessions.

Does cardio fitness disappear faster than strength?

Yes, by a wide margin. VO2max drops around 4–7% in two weeks, driven largely by falling plasma volume, while strength barely moves. The consolation is symmetry: the fastest losses are also the fastest regains, and plasma volume rebounds within days of resumed aerobic training.

How long does it take to get back after a break?

For a two-week layoff, most people regain the measurable loss within two to four weeks of ordinary training — helped by the fact that the machinery built in training largely persists through a short break. Longer layoffs scale worse than linearly, and breaks involving illness or bed rest recover more slowly.
