What 30 g of protein looks like on a real plate

Thirty grams of protein is a common per-meal target. Here is what it actually weighs in chicken, salmon, tofu, eggs, yogurt and lentils — and the three things the gram count doesn't tell you: calories, cooked weight and label maths.

Why 30 g

Muscle protein synthesis responds to the dose of protein in a meal, and the response flattens. In younger adults it plateaus around 20–30 g of high-quality protein; past that, each extra gram buys less additional muscle-building. Older adults typically need more per sitting — often 30–40 g — to trigger the same response. 30 g is not magic. It is a round number near the top of the useful range for most people, which is why it keeps showing up as a per-meal target.

The daily total still matters more than any single meal. Reviews of resistance-training studies put the useful daily range at about 1.6–2.2 g per kg of bodyweight for people who train, and lower for people who don't. Three or four meals near 30 g is simply the easiest way to get there without one heroic dinner. If you have kidney disease, agree your protein target with your doctor before raising it.

What 30 g actually weighs

Cooked chicken breast carries about 31 g of protein per 100 g, so a smallish breast — 100 g cooked — does the job on its own. Salmon needs around 120 g. After that the portions grow: roughly 230 g of firm tofu, five large eggs, 300 g of strained Greek yogurt, or 330 g of cooked lentils. Same 30 g, very different volumes on the plate.

The spread is the point. If your protein comes mostly from pulses and dairy, the portions are two to three times heavier than the meat equivalents. That is fine — but it has to be planned, because a normal ladle of lentils is closer to 10 g of protein than 30.

What the gram count hides

Protein grams say nothing about what rides along. 120 g of peanut butter also delivers 30 g of protein — with roughly 710 kcal attached. The 300 g of fat-free Greek yogurt gets there for about 180 kcal. Identical protein, nearly a fourfold difference in energy. If you are managing weight, the passenger calories decide more than the protein does.

Labels add a second trap. Meat labels are usually per 100 g raw, and chicken loses roughly a quarter of its weight in water as it cooks — so 100 g raw is about 75 g cooked, carrying about 23 g of protein, not 31. Weigh one state, log the same state, every time.

Calibrate once, then eyeball

You do not need to weigh food forever. Weigh your usual protein sources for a week and the visual sticks: what 100 g of cooked chicken looks like next to your fork, how far 300 g of yogurt fills your usual bowl. A palm-sized portion of cooked meat is a serviceable 25–30 g estimate. The scale is for calibration; the eye is for maintenance. One weighed week beats a year of guessing.

Quick answers

Can the body only absorb 30 g of protein in one meal?

No. Nearly all of it is absorbed regardless of dose. What plateaus is the muscle-building response to a single meal, not absorption. Larger doses are not wasted — they are digested more slowly and used over more hours — and recent work suggests the ceiling is softer than the old rule claims. The daily total matters most.

Do I need 30 g at every meal, including breakfast?

Not strictly. Daily total drives most outcomes; distribution is a secondary lever. But breakfast is where most people run lowest — toast and coffee is roughly 5 g. Moving breakfast from 5 g to 30 g is usually the single easiest change that raises the whole day's total.

Do plant proteins count the same as animal proteins?

Gram for gram, slightly less. Plant sources tend to be lower in leucine and a little less digestible. The practical fix is boring: aim slightly higher — 35–40 g from a plant-based meal — or mix sources across the day, such as pulses with grains. No supplement is required.
